What is it?

Protein supplies the amino acids your body uses to build and repair muscle and other tissues. Needs rise with training and during a calorie deficit.

This calculator gives a daily target and a practical range, and shows how much to eat per meal.

How it's calculated

Base ranges by activity range from 0.8–1.0 g/kg (sedentary) to 1.8–2.2 g/kg (extremely active).

The goal refines the target within the evidence-based range (e.g. ~2.0 g/kg for fat loss, ~1.8 g/kg for muscle gain), capped at 2.4 g/kg.

If you enter your height and your BMI is 30 or higher, we use an adjusted body weight to avoid overestimating needs.

How to interpret your result

Aim to land within the range on most days. Spreading protein across 3–5 meals makes it easier.

Is more protein always better for muscle?

No. Research suggests gains plateau around 1.6 g/kg/day on average, with some people benefiting up to ~2.2 g/kg/day.

Can I get enough protein on a plant-based diet?

Yes — combine legumes, tofu, tempeh, seitan and plant protein powders, and aim for the upper end of the range.

How much protein can I absorb per meal?

Your body absorbs all of it; muscle-building response per meal is well served by ~0.4 g/kg, but daily total matters most.
